Workout Description
2000 row
50 pistols
30 hang cleans (165)
Why This Workout Is Very Hard
This workout combines three major limiting factors: cardiovascular demand from the 2000m row, high skill requirement of 50 pistols (many athletes can't do 10 unbroken), and heavy barbell cycling at 165lbs after significant fatigue. The pistols become exponentially harder post-row due to leg fatigue, and the hang cleans require grip strength and coordination when already compromised. Most athletes will need significant scaling.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High volume pistols test unilateral leg endurance, while 30 hang cleans create substantial grip and posterior chain stamina demands.
- Flexibility (8/10): Pistols require exceptional ankle, hip, and thoracic mobility. Hang cleans demand good shoulder and hip flexibility for proper positioning.
- Endurance (7/10): The 2000m row provides significant cardiovascular demand, while the subsequent movements maintain elevated heart rate throughout the workout.
- Strength (6/10): 165lb hang cleans require moderate strength, pistols demand significant unilateral leg strength, rowing provides resistance-based strength endurance.
- Power (5/10): Hang cleans are inherently explosive, rowing has power elements, but pistols are more strength-endurance focused, creating mixed demands.
- Speed (4/10): Moderate pacing required due to technical movements and fatigue accumulation, though transitions between movements allow some speed expression.
Movements
- Row
- Pistol Squat
- Hang Clean
Scaling Options
Reduce row to 1500m. Scale pistols to assisted pistols with band/TRX, or box pistols, or 100 goblet squats. Reduce hang clean weight to 135/95 or 115/75 lbs. Consider reducing pistol volume to 30 total reps (15 per leg). Advanced scaling: 1000m row, 50 air squats, 30 hang cleans at 95/65 lbs.
Scaling Explanation
Scale if you cannot perform 5+ unassisted pistols per leg or if hang clean weight exceeds 70% of your 1RM clean. Priority is maintaining movement quality throughout - better to scale and move well than struggle with poor form. Target completion should remain 15-25 minutes to preserve intended stimulus. Scale pistols if you lack ankle mobility or single-leg strength.
Intended Stimulus
Moderate to long time domain workout (15-25 minutes) targeting oxidative capacity with significant strength and skill demands. Primary challenge is maintaining technique under fatigue across three distinct movement patterns - aerobic base, unilateral leg strength/balance, and posterior chain power. Tests mental resilience through high-skill movements when glycogen depleted.
Coach Insight
Pace the row at 70-80% effort to preserve legs for pistols. Break pistols early and often - consider 10x5 or 5x10 per leg, alternating sides to manage fatigue. Save grip and posterior chain for hang cleans by using efficient pistol technique. On hang cleans, focus on hip drive and fast elbows - break into sets of 5-6 early, then singles as needed. Expect 18-22 minute completion time. Most athletes fail on pistol technique degradation around rep 30-35.
Benchmark Notes
This workout combines a 2K row (390-510 sec baseline), 50 pistols (100-150 sec), and 30 hang cleans at 165# (180-360 sec). Using the 2K row anchor as primary reference, elite athletes complete in 360-390 sec. Adding pistols (2-3 sec/rep fresh, degrading to 4-5 sec with fatigue) and heavy hang cleans (6-12 sec/rep depending on level, with singles likely for most athletes), plus transitions, yields 390 sec for L10. The hang clean load is significantly heavier than Grace's 135#, requiring more singles and rest, adding 60-90 sec to elite times. Lower levels scale dramatically due to pistol skill requirements and the heavy barbell load forcing longer rest periods.
Modality Profile
Three movements across all modalities: Row (monostructural cardio), Pistol Squat (bodyweight gymnastics), and Hang Clean (weightlifting with external load). Equal distribution with slight emphasis on weightlifting.
